Useful swaps

  • Use tofu instead of chicken: Heat the oven to 425°F. Toss 149 g halved tomatoes, 100 g red pepper pieces, 1 tbsp olive oil, 4 g grated garlic, 1 tsp oregano, 0.5 g salt, and 1/4 tsp black pepper in an 8-inch baking dish; top with 250 g pressed tofu cubes and bake for 22 minutes, stirring the vegetables after 12 minutes. Move the tofu to a plate, fold in 200 g cooked brown rice, 30 g spinach, and 2 tbsp water, cover loosely, and bake for 5 minutes until the rice is steaming and the spinach is wilted; return the tofu and serve. Makes the bowl vegan when the tofu is labeled suitable for a vegan diet. Removes poultry and introduces soy from tofu. Tofu lowers protein and calories while retaining a firm, saucy bite.
  • Use broccoli instead of spinach: Heat the oven to 425°F. Toss 149 g halved tomatoes, 100 g red pepper pieces, 1 tbsp olive oil, 4 g grated garlic, 1 tsp oregano, 0.5 g salt, and 1/4 tsp black pepper in an 8-inch baking dish; top with 200 g chicken pieces and bake for 18 to 22 minutes until every piece reaches 165°F. Move the chicken to a clean plate, fold in 200 g cooked brown rice, 90 g small broccoli florets, and 3 tbsp water, cover loosely, and bake for 7 minutes until the rice is steaming and the broccoli is tender; top with the chicken. Remains a balanced chicken meal. Broccoli does not introduce a major regulated allergen, though packaged-product cross-contact varies. Broccoli keeps calories and protein close while adding more bite and fiber.
